The Brain

Start your day with purpose — quality sleep, a consistent wake time, and simple morning routines cue your energy, mood, and cognitive performance.

Daily Habits
No phone — 1st hour of the day: no scrolling, no inbox, no premature stress.
Seek hydration — your body and mind are craving water. Hold off on the caffeine until you've replenished.
Get outside — 5 min of outdoor light helps wake you up and sets your circadian rhythm for a better night's sleep.
Take 5 — sit in silence for 5–10 min, incorporate prayer or just focus on your breath, and feel yourself getting grounded.
Write it out — jot down a few of your blessings / gratitudes and a goal, daily devotion, or anything on your mind.

The Gut

The gut doesn't need to be optimized — it needs a foundation of whole, minimally processed foods. Think simple ingredients and consistency in the kitchen.

The Approach
80% Rule — consume single-ingredient whole foods for the majority of your week. Keep it simple, clean, and add variety.
Macros + Fiber over fads — aim to hit your protein / carb / fat and fiber targets every day. Consistency beats any trend.
Eating / fasting window — keep meals inside an 8–12 hour window and give your gut a real overnight break.

Strength doesn't come from the workout alone — it comes from the balance of training and recovery around it.

Weekly Training Split
Weight training — builds muscle, supports fat loss, and builds long-term resilience to stress. One of the strongest levers for metabolic health and independence as you age. (2-3x / week)
Zone 2 Cardio — a conversational pace that burns fat efficiently, builds your aerobic base, and helps keep stress in check. (150min / week)
Zone 5 Cardio — high-intensity intervals that challenge your aerobic ceiling and can improve VO₂ max — one of the strongest predictors of long-term health and mortality risk. (1x / week)
Mobility / Yoga — keeps you loose and functional while helping lower stress and support recovery between harder sessions. (2-3x / week)
Beginner / Advanced+

Beginner: start with 2 full-body strength sessions, a couple of easy 20–30 min walks or bike rides, and a short stretch session here and there. Save the hard interval day until the basics feel consistent.

Advanced: split your strength training across 3–4 days, hit your Zone 2 minutes with longer steady sessions, push hard on your one Zone 5 day, and layer mobility work around your training.

Rest isn't passive

The Sleep

Sleep isn't just downtime — it's the most productive few hours you have. Tissue rebuilds, hormones reset, memory consolidates, and much more.

Nightly Ritual
Stimulants / Diet & Exercise — cut caffeine 6+ hours before bed and finish eating 2–3 hours before bed. Finish moderate-to-vigorous exercise at least 4 hours before bed when possible.
Dim lights — lower household lighting 60 minutes before bed and reduce bright screen exposure to support your natural rise in melatonin.
Warm shower — take a warm shower 1–2 hours before bed. The resulting drop in core temperature can help you fall asleep faster and improve sleep efficiency.
Quiet the mind — spend 5–10 minutes in prayer, meditation, or focused breathing before bed. Mindfulness practices can reduce mental arousal and support better sleep quality.
Sleep window — wake and sleep within the same 1-hour window every day, weekends included.
Dark & cool — keep your bedroom dark, quiet, and cool to create an environment that supports uninterrupted, high-quality sleep.
